Cable Chest Workout: 6 Moves and a Sample Session
A cable chest workout needs a repeatable press and a comfortable fly variation. Use the first two moves as the sample session; the other four are substitutes rather than four more exercises to add automatically.

The sample session
Sample: two sets of standing cable press and two sets of mid-height fly. Rest 90–150 seconds as needed. Match the dose to other pressing work in your week.
Warm up with manageable lighter sets. Use roughly two reps in reserve on working sets and keep the movement controlled. The listed dose is an example to adapt to your existing training.
| Exercise | Sets × reps | Role |
|---|---|---|
| Standing cable chest press | 2 × 8–12 | Sample |
| Mid-height cable fly | 2 × 10–15 | Sample |
| Low-to-high cable fly | 2 × 10–15 | Fly option |
| High-to-low cable fly | 2 × 10–15 | Fly option |
| Single-arm cable press | 2 per side × 8–12 | Press option |
| Cable bench press | 2 × 8–12 | Press option |
How to do the exercises
Standing cable chest press
Set handles around chest height. Step forward into a stable split stance and press without arching to finish.
Mid-height cable fly
Keep a slight elbow bend. Bring hands together in an arc and return only through a comfortable shoulder range.
Low-to-high cable fly
Use low pulleys. Sweep hands upward and inward smoothly without shrugging.
High-to-low cable fly
Set high pulleys. Bring hands down and inward while keeping the torso still.
Single-arm cable press
Keep the free side stable. Press straight forward without rotating the torso.
Cable bench press
Use a compatible bench and pulley position. Secure the bench before pressing and avoid an unstable improvised setup.
Set the station before loading it
Check that the pulley is locked and the attachment is secured. The number on one cable stack is not necessarily comparable with a different machine because pulley ratios vary. Keep the same station and setup when evaluating load progression.
Let the shoulder range stay comfortable
A fly is not a competition to stretch as far as possible. Keep a slight elbow bend and use a range you can control. If a position is uncomfortable, change the pulley angle or choose a press. Do not force painful reps to complete the table.
Progress a short session
Record the pulley height, exercise, and reps. Add a small increment when all selected working sets meet the top target with comparable control. Presses and flies may need different rates of progression.
Frequently asked questions
How heavy should this cable chest workout be?
Choose a load you can control through the listed range with about two reps left. Add reps before increasing the load, and keep warm-up sets separate from working sets.
Should I complete every listed exercise?
Follow the sample-session and option labels. Optional exercises replace similar movements; they do not all need to be added. Reduce the starting dose when your current weekly plan already covers these muscles.
