Cable Machine Workouts: Full-Body Plan for Beginners
Cable machine workouts can combine a squat, hinge, press, and pull when the station supports a secure setup. Begin with a small dose and choose another lower-body variation when the cable arrangement cannot provide stable resistance.

The sample session
Sample: two sets each of squat, pull-through, chest press and row. Pulldown and anti-rotation press are optional two-set additions. Leave recovery time before repeating the same hard session.
Warm up with manageable lighter sets. Use roughly two reps in reserve on working sets and keep the movement controlled. The listed dose is an example to adapt to your existing training.
| Exercise | Sets × reps | Role |
|---|---|---|
| Cable squat | 2 × 8–12 | Sample |
| Cable pull-through | 2 × 10–15 | Sample |
| Standing cable press | 2 × 8–12 | Sample |
| Seated cable row | 2 × 8–12 | Sample |
| Lat pulldown | 2 × 8–12 | Optional |
| Cable anti-rotation press | 2 per side × 8–12 | Optional |
How to do the exercises
Cable squat
Use a low handle and stable stance. Sit down with planted feet; switch to a goblet squat if the cable pulls you off balance.
Cable pull-through
Face away from a low pulley with a rope. Hinge at the hips and stand without leaning back at the finish.
Standing cable press
Use chest-height handles and a stable stance. Press without changing trunk position.
Seated cable row
Brace the torso and pull elbows back smoothly. Control the return.
Lat pulldown
Secure the seat and pull toward the upper chest without swinging.
Cable anti-rotation press
Stand side-on to the pulley. Press the handle forward while resisting rotation with a stable stance.
Check the machine before committing the plan
Not every cable station has the seat, low pulley, attachments, or space needed for this sample. Inspect the equipment first. Use a compatible dumbbell or machine variation when the cable setup is unstable. The session should fit the available equipment rather than force an awkward imitation.
Start with the four main patterns
The sample covers knee-dominant work, a hinge, a press, and a pull. Optional work can wait until the basic session is repeatable. Warm up with lighter sets, then record working sets separately.
Review the completed week
Repeat comparable sessions and add reps within each range before increasing resistance. If cable loads differ between gyms, compare the machine-specific history. A different stack number is not proof that strength changed.
Frequently asked questions
How heavy should this cable full-body workout be?
Choose a load you can control through the listed range with about two reps left. Add reps before increasing the load, and keep warm-up sets separate from working sets.
Should I complete every listed exercise?
Follow the sample-session and option labels. Optional exercises replace similar movements; they do not all need to be added. Reduce the starting dose when your current weekly plan already covers these muscles.
