Push Day Workout: Beginner Template With Progression

A push day groups chest, shoulder, and triceps work. Start with one main press and a small supporting dose; bench and overhead pressing overlap, so adding every push exercise can make the week harder to recover from.

The sample session

Sample: the first four movements, two working sets each. Rest around two minutes for pressing and 90–120 seconds for accessories, or longer to preserve controlled reps. Keep the optional overhead press as a substitute for the main press, not extra mandatory work.

Warm up with manageable lighter sets. Use roughly two reps in reserve on working sets and keep the movement controlled. The listed dose is an example to adapt to your existing training.

How to do the exercises

Dumbbell bench press

Plant your feet and keep a stable upper back. Lower smoothly and press through a comfortable range.

Cable fly

Keep a slight elbow bend and use a comfortable shoulder range without forcing a stretch.

Dumbbell lateral raise

Raise light dumbbells smoothly without torso swing or excessive shrugging.

Rope pushdown

Keep upper arms steady and extend the elbows without leaning onto the rope.

Seated dumbbell press

Press from a stable supported position without leaning back to finish.

Give the day a role

A push day is one session in a balanced week, not a full program by itself. Pair it with pulling and lower-body work. Use the split hub to choose between a rotating PPL sequence, upper/lower, and full body.

Keep pressing overlap visible

Chest and overhead presses both involve the shoulders and triceps. Start with the sample dose or less if your week already contains several presses. Adding a new movement should solve a planning need rather than duplicate fatigue. The chest hub and shoulder hub offer alternatives.

Progress without changing the movement

Log actual load and reps. Increase controlled repetitions inside the range before adding resistance. Compare the same setup and effort; a shorter range or larger lean is not equivalent progress. See how many sets per workout before adding more accessories.

Frequently asked questions

Does a push day include legs?

In a PPL split, legs have a separate session. A two-way push/pull arrangement may put knee-dominant lower-body work on push days. Choose the weekly structure first rather than assuming every push-day label means the same plan.

How should I progress this session?

Record the same setup and actual completed reps. Reach the top of the range on the planned working sets with comparable effort before considering the smallest available load increase. Repeat or reduce work after unsuitable targets.

How do I use this in Trainer?

Create a routine with the chosen exercises and rep ranges. Trainer suggests the next load and reps from completed history; review and edit those suggestions. This page does not perform an automatic website-to-app import.
